Sauna Before Workout Costs You Reps
Twenty minutes in a 90 degrees Celsius sauna pulled between 0.24 and 0.82 kilograms of body mass out of 674 people, and all of it was fluid. Across 28 pooled trials, being short on fluid cut muscle strength by 5.5 percent and muscle endurance by 8.3 percent.
The Short Answer
Sit in the sauna after training, not before it. Heat takes fluid off you before your first working set, and the outcome that suffers most is muscle endurance, which is the last reps of a set rather than the number on the bar. Pre session heat earns its place in one situation only, a multi week programme to acclimate for training or competing in real heat.
A Sauna Session Removes Between 0.24 and 0.82 Kilograms of Fluid
Robert Podstawski's group weighed 674 sedentary university students, 326 women and 348 men, before and after two 10 minute sittings in a 90 degrees Celsius sauna at 35 percent humidity, with a five minute break between them and a 30 second dip in a 10 degree pool afterwards.
Women lost between 0.24 and 0.70 kilograms. Men lost between 0.32 and 0.82 kilograms. As a share of body mass the loss ran from 0.485 to 0.902 percent, and the heavier the participant, the more they gave up.
That is the entire heat dose. Twenty minutes, one towel, and somewhere between half a percent and nine tenths of a percent of you gone before you have touched a barbell.
Two honest limits on that number. The participants were 19 and 20 year old students who did not train, so the exact kilograms will not transfer cleanly to a trained 40 year old. And the study weighed people. It measured no performance outcome at all, so on its own it tells you the size of the bill and nothing about who pays it.
Being Short on Fluid Cuts Strength 5.5 Percent and Muscle Endurance 8.3 Percent
For that you need a different literature, and the best of it is a Sports Medicine meta-analysis that pooled 28 manuscripts into 85 effect estimates, 39 of which measured muscle strength alone. Hypohydrated people produced 5.5 percent less muscle strength and 8.3 percent less muscle endurance than the same people tested with normal fluid levels. Muscle anaerobic power fell 5.8 percent. All three were statistically significant.
Two of the five outcomes did not move. Vertical jumping ability changed by 0.9 percent and muscle anaerobic capacity by 3.5 percent, neither of them statistically significant. Fluid loss does not flatten everything you can do in a gym. It lands hardest on the outcome that decides whether set three still looks like set one.
Now the part every retailer page skips. Nobody has run the obvious trial. There is no randomised study that puts people in a sauna, walks them to a rack and counts their reps. What exists is a chain with two links: a sauna produces a measured fluid deficit, and a separate body of evidence shows what a fluid deficit does to strength and muscle endurance. The pooled trials used a mix of dehydration methods and their individual fluid deficits sit behind a paywall, so the precise strength cost at a sauna sized deficit is not a number anyone can honestly hand you.
Passive Heat Is the Cheap Kind of Dehydration
The same meta-analysis carries the qualifier that makes a sauna cheaper than gym folklore assumes. When the dehydration was produced by exercise rather than passively, performance fell by a further 5.4 percentage points, at p equals 0.02. A sauna is passive dehydration. It sits on the cheap side of that comparison, next to fluid restriction, not next to a hot run.
Training status pointed the same way. Trained participants lost 3.3 percentage points less than untrained ones, though at p equals 0.06 that is a trend rather than a significant difference and it should be read as one.
So a trained lifter taking the passive route to a small fluid deficit is at the mild end of a real effect. Mild is not nothing.
Heated Clothing Raised Peak Power, and a Sauna Is Not Heated Clothing
The counterargument deserves a fair hearing, because heat before performance is not uniformly useless. Seven randomised trials in 85 well trained athletes tested passive heat maintenance, meaning survival jackets, battery powered heating garments and water perfused trousers worn for 15 to 30 minutes between an active warm up and a performance test. Peak power output improved, effect size 0.54 with a 95 percent confidence interval of 0.17 to 0.91 at p equals 0.005.
Overall exercise performance did not follow. The effect size there was -0.27, confidence interval -0.64 to 0.09, p equals 0.141. That interval straddles zero, so the honest reading is no clear effect.
And look at what the intervention actually was. Clothing that holds on to the temperature an active warm up already created, at body warmth levels, taking no fluid off anyone. Borrowing its peak power result to justify sitting in a 90 degrees Celsius box is not a fair transfer.
Weeks of Heat Pay Off, One Sitting Does Not
There is a version of pre training heat that holds up, and it is not a pre session ritual. A meta-analysis of 96 heat adaptation articles found that repeated exposure across days and weeks produced moderate improvements in exercise capacity and performance in the heat, and moderate to large reductions in core body temperature before and during exercise. Regimens shorter than 14 days still produced beneficial adaptations, but the extent of adaptation was greatest when the regimen ran longer than 14 days.
If you race outdoors here in August, cycle at six in the morning through the summer, or play sport outside between May and September, deliberate heat exposure is a real tool. It is a programme measured in weeks, not a warm up measured in minutes, and most of the pooled regimens used exercise in the heat rather than passive sitting. Take the Sauna After the Session or on a Rest Day
Three things to change this week.
Move the sauna to after you lift, or to a day you are not lifting at all. Whether heat after training costs you muscle is a separate question with a separate answer, and it is covered in what a sauna after your workout does to recovery.
If you end up in the sauna on a training day anyway, put your heaviest work first, keep your accessory work at the back of the session, and replace the fluid before you train again. You will also start that session with a higher heart rate than usual. Nothing in this evidence base puts a number on that, so treat it as a reason to take your first two rest periods long rather than as a figure to chase.
And if your week moves around, notice that the sauna is the single easiest thing in it to shift. It has no progression to protect and no place in the session order to defend. Move it and nothing else about your training has to change.
