Three Hours Between Cardio and Lifting Is Enough

The six hour gap you keep reading about traces back to a single seven week trial in 58 amateur rugby players. Pool 43 studies covering 1,090 participants instead and the number drops to three hours, and it protects exactly one quality: explosive strength.

Only Explosive Strength Pays for Training Both in One Go

We already settled whether cardio costs you muscle. It does not. The updated concurrent training meta-analysis in Sports Medicine puts numbers on which qualities actually take the hit, and the list is shorter than gym folklore suggests.

Muscle size came out at a standardised mean difference of -0.01 between concurrent training and lifting alone, across 15 studies (95% CI -0.16 to 0.18, p = 0.919). A rounding error.

Maximal strength: -0.06 across 37 studies (95% CI -0.20 to 0.09, p = 0.446). Also nothing.

Explosive strength: -0.28 across 18 studies (95% CI -0.48 to -0.08, p = 0.007). That one is real.

Across 43 studies, adding aerobic training to strength training left muscle hypertrophy (SMD -0.01, p = 0.919) and maximal strength (SMD -0.06, p = 0.446) unchanged, while explosive strength was reduced (SMD -0.28, p = 0.007).

Those three outcomes were not pooled from the same pile of studies, which is worth knowing before you weigh them. The hypertrophy figure comes from 15 studies, 201 people training both modes against 188 lifting only. Maximal strength comes from 37 studies, 525 against 442. Explosive strength comes from 18 studies, 270 against 208. The review also split its participants by training status and by whether they were under or over 40, and the same picture held.

So the separation question was never a muscle question. Lift and ride on the same afternoon and your quads will not notice. Your vertical jump might.

Three Hours Is Where the Power Penalty Stops Showing Up

The review then split its studies by how far apart the two modes were run. In the trials that put them 20 minutes or less apart, which is the paper's own definition of the same session, the explosive strength penalty came out at -0.31 (95% CI -0.62 to -0.01, p = 0.043). In the trials that separated them by at least three hours, the effect was no longer statistically significant.

      Three hours is the point where a measured penalty stops appearing. It is not a biological switch, and the paper is straight about that: the review reports no statistical differences between its subgroups, which makes the contrast suggestive rather than a demonstrated cut point. Two other subgroup findings in the same analysis collapsed once one influential study was removed. Subgroup splits in this dataset are fragile.

      Treat three hours as the best available line, not a law of physiology.

      The Six Hour Rule Rests on One Trial That Preferred 24 Hours

      So where does six come from? Robineau and colleagues took 58 amateur rugby players, split them across five groups, and ran seven weeks of two strength sessions and two aerobic sessions a week with 0, 6 or 24 hours of recovery between the two. Their recommendation was to avoid scheduling the two contradictory qualities less than six hours apart, and that one sentence became the internet's six hour rule. Only its abstract is publicly readable, and each of its training groups held about a dozen players, so the group by group numbers cannot be checked.

      Inside that same trial, 24 hours beat six. The change in VO2peak was higher in the 24 hour group than in both the 0 hour and the 6 hour groups, and knee extension torque at 180 degrees per second was likely higher in the 24 hour and lifting-only groups than in the 0 hour and 6 hour groups. Six hours was never a measured threshold. It was one trial's coaching advice, and the trial's own data pointed past it.

      Nobody has tested three hours against six hours head to head. The two numbers are not rival answers to the same question. Three is where a penalty stops appearing across 43 studies. Six is a recommendation drawn from 58 rugby players that the same paper then partly undercut.

      Lifting First Buys About Seven Percent More Leg Strength

      If your day has room for one gym trip, the gap is off the table and the order becomes the lever you still hold. Eddens and colleagues pooled 10 studies, 20 training groups and 245 subjects with a mean age of 31, and every included design ran the two modes 15 minutes or less apart. That is precisely the one-trip case.

      Lifting before cardio produced a 6.91 percent greater improvement in lower body dynamic strength than the reverse order (95% CI 1.96 to 11.87, p = 0.006).

      Order did nothing for muscle size (1.15 percent, p = 0.40) and nothing for static strength (-0.04 percent, p = 0.98). It moves one number, and that number is leg strength. Which is enough, because it costs you nothing to obey.

      Two things temper it. Only lower body outcomes were pooled, so upper body strength was never tested for an order effect, and the pooled estimate is a percentage change difference rather than a standardised effect size, which makes it sensitive to differing baselines across the ten trials. The population is the closest match in this whole literature to the person reading it, at a mean age of 31, though that mean carries a spread of plus or minus 16 years and two of the ten studies ran in adults over 55.

      Nothing Here Was Tested on Someone Making One Gym Trip a Day for a Year

      The gap between what this evidence measured and the life you are applying it to is worth stating out loud, because it decides how hard you should hold any of these numbers.

      No trial has compared a three hour separation against a six hour one. The reconciliation above is a reading across two different designs, not a result anybody tested. The samples are dominated by young athletic and recreationally active adults, and the recovery-duration trial was entirely male amateur rugby players. None of these analyses report what the separation does to the quality of the cardio session itself, only to strength, power and muscle size. And nothing here covers how any of it shifts during a fat loss phase, which is exactly when most people bolt cardio onto their lifting in the first place. If that is where you are, how deep the calorie deficit goes is the bigger lever by a distance.

      Lift First, Keep the Cardio Easy, Move the Sprints to Another Day

      Three templates, depending on what the week actually gives you.

      Two trips, three hours apart. Lift at lunch, ride in the evening. Or run at six and lift after work. This is the version the data likes best, and three hours clears it. You do not need six, and you do not need a full day unless you are chasing aerobic capacity specifically.

      One trip, both inside it. Lift first, cardio second, every time. Not because the treadmill was free when you walked in.

      One trip on a power day. If the session has jumps, throws, sprints or heavy speed work in it, this is the one case where the same-session penalty lands on the thing you came to train. Move the conditioning to another day, or put the hard aerobic work on a lifting rest day and keep this session clean.

      For most people the gap matters less than showing up. Muscle size did not move across 43 studies. Maximal strength did not move. If your real choice is cardio jammed against your lifting or no cardio at all, take the jammed version and lift first.
